Is there a vegan version of creatine?

There doesn't need to be a special one, because standard creatine already is. Creatine monohydrate is produced by reacting sarcosine (a compound related to the amino acid glycine) with cyanamide, then purifying and crystallizing the result. No animal tissue is involved at any step.

People assume creatine comes from meat because meat is where we get it in food (roughly 1–2 g per pound of raw beef or fish; plants contain almost none). But the supplement was never a meat extract; the lab route is the only one that makes commercial sense, and it happens to be vegan. So when a tub says "vegan creatine," it is not describing a different ingredient. It is telling you the whole product (capsule, gummy, flavoring, coating) avoids animal inputs. That is the part worth checking.

How do vegans get creatine without supplements?

Your body makes about 1 g of creatine a day in the liver, kidneys and pancreas from three amino acids: arginine, glycine and methionine. Everyone does this, regardless of diet. Omnivores add roughly another gram a day from meat and fish; vegetarians and vegans get close to zero from food.

What the body makes is enough to live and train normally, but not enough to fill muscle stores to the level omnivores reach, which is why studies consistently measure lower muscle creatine in vegetarians. No plant food closes the gap. The only practical way for a plant-based eater to match an omnivore's stores is a supplement.

Why vegetarians and vegans tend to respond more

In a 2003 trial published in Medicine & Science in Sports & Exercise, Burke and colleagues put vegetarians and omnivores through eight weeks of resistance training with either creatine or a placebo. Vegetarians started with lower muscle creatine, and the vegetarians who took creatine saw a larger rise in muscle creatine and phosphocreatine, along with greater gains in lean tissue and work capacity, than the omnivores who took it.

A 2020 systematic review by Kaviani, Shaw and Chilibeck reached the same conclusion: because plant-based eaters start further from the ceiling, supplementation raises their stores by a larger amount, and the performance benefits are at least as good as in meat-eaters, often better. The review also notes that brain creatine looks similar between the two groups in the small studies available, so the "empty tank" effect is mostly a muscle story.

If you are a woman on a plant-based diet, you start from two lower baselines at once: women carry less muscle creatine than men on average, and vegetarians less than omnivores. Is vegan creatine as good as regular creatine?

It is the same product. A vegan-labeled monohydrate and an unlabeled one are chemically identical if both are pure. What separates a good creatine from a bad one is purity (low levels of synthesis by-products such as creatinine and dicyandiamide), dose accuracy (a bigger issue with gummies than powders) and freedom from contaminants such as heavy metals. A product can be certified vegan and fail all three, or have no vegan logo and pass all three.

What to buy: powder, capsules or gummies

Powder (the default)

Plain, unflavored creatine monohydrate powder is one ingredient, so there is nothing to hide. It is the cheapest per dose and the format used in nearly every study. Micronized powder is the same compound ground finer: mixes better, gentler on some stomachs. Capsules

The creatine inside is vegan; the shell may not be. Many capsules are gelatin, made from animal collagen. Look for "vegetable capsule," "HPMC," "hypromellose" or "pullulan" on the ingredients list. You will also need several capsules to reach 3–5 g, so this is the most expensive way to take a full dose.

How much creatine should a vegan or vegetarian take?

3–5 g of creatine monohydrate per day, the same as an omnivore. Your lower starting stores don't change the target; they change how far you travel to reach it. For most women, 3 g is enough under about 60 kg (132 lb) and 5 g is a comfortable default above that. Loading is optional. A loading phase (about 0.3 g per kg per day for 5–7 days, split into 3–4 doses) fills stores in about a week; the steady 3–5 g route gets there in roughly three to four weeks and avoids the stomach upset and scale jump that come with big doses. Take it with food, which modestly improves uptake and makes it easy to remember. Creatine dissolves better in warm liquid; oat milk, tea and coffee all work. Common worries, answered without the drama

"Why do doctors say no to creatine?" Most don't. The caution usually comes from two places: creatine raises creatinine on a routine blood panel, which can look like a kidney flag to a clinician who doesn't know you supplement, and some groups should check first (existing kidney disease, pregnancy, breastfeeding, under 18). "What should you never mix creatine with?" Nothing is dangerous for a healthy adult; coffee and protein shakes are fine. Two practical rules: don't leave creatine sitting in an acidic drink for days (it slowly converts to useless creatinine), and don't count on it to offset dehydration from alcohol or a very hot session.

"Why did I gain 10 pounds after taking creatine?" Creatine itself accounts for about 1–2 kg (2–4 lb) of water held inside muscle, stable after the first weeks.
